What your result means

VO2 max is the maximum oxygen your body can use per kilogram per minute, and it's a laboratory measurement. Everything on this page is an estimate of it, and the two methods here are not equally good.

The Cooper test is a field test: run as far as you can in twelve minutes and the distance predicts the value. It's the better estimate because it measures performance, and it inherits performance's problems — pacing, weather, and how hard you were actually willing to push.

The resting heart rate method needs no test at all, which is its appeal and its weakness. It estimates from the ratio between maximum and resting heart rate, and both of those carry their own error before the ratio compounds them.

Either way, the trend is worth more than the value. A number that moves from 41 to 45 across three months of consistent testing is telling you something real. A single reading placed against a population table is telling you much less.

What it assumes

  • The Cooper test assumes a flat measured course, even pacing and a genuinely maximal effort. Fail any of those and the estimate reads low.
  • The heart-rate method assumes a resting rate measured on waking, and an age-estimated maximum carrying about ten beats of individual variation.
  • Both were validated against laboratory measurement in specific populations, and neither replaces one. Published error for field estimates is typically in the range of 10-15%.
  • Values are per kilogram of bodyweight, so losing weight raises the figure without any change in cardiovascular fitness.

Units and rounding

  • Cooper distance in metres; resting heart rate in beats per minute; age in whole years.
  • VO2 max in millilitres of oxygen per kilogram of bodyweight per minute.
  • The method selector changes which inputs are shown, because the two estimates share nothing but the output unit.

Worked example

A 32-year-old covering 2,400 m in a 12-minute Cooper test.

  1. VO2max = (2,400 − 504.9) ÷ 44.73
  2. = 1,895.1 ÷ 44.73
  3. = 42.4 ml/kg/min

About 42 ml/kg/min. With a 10-15% error band that's realistically 36-49, which is why comparing your figure to someone else's is close to meaningless and comparing it to your own from three months ago is not.

Limitations

  • This is an estimate, not a measurement. Laboratory VO2 max requires a mask, gas analysis and a supervised maximal protocol, and no field equation reproduces it.
  • The Cooper test measures running performance, and running performance is not purely aerobic capacity. Running economy, pacing skill and how much discomfort you'll tolerate all move the distance.
  • Repeatability is the weak point. Heat, wind, surface, sleep and motivation change the result between two tests taken a week apart with no change in fitness.
  • The figure is per kilogram, so weight loss raises it mechanically. Someone who loses five kilograms and does no cardio will still read higher.
  • VO2 max is not a health verdict. It's associated with cardiovascular outcomes at population level, and that association says nothing definitive about any individual.

What to do next

  • Pick one method and stay with it. Cooper and the heart-rate ratio will disagree, and switching between them turns a trend into noise.
  • Retest every eight to twelve weeks on the same track under similar conditions, at a similar time of day. Anything more frequent measures the weather.
  • Pace the Cooper test evenly. The single most common error is going out too fast and walking the last three minutes, which understates the result substantially.

What is a good VO2 max?

It depends heavily on age and sex, and the published tables are broad. Roughly, 35-45 ml/kg/min is average for a middle-aged adult, above 50 is well-trained and endurance athletes reach the 60s and 70s. Your own trend over time is more informative than where you sit in a table.

How do I test my VO2 max at home?

The Cooper 12-minute run is the practical option: run as far as you can in twelve minutes on a flat measured course, then enter the distance. It needs no equipment beyond a way to measure the distance and an honest effort.

How accurate is a VO2 max calculator?

Field estimates typically land within 10-15% of a laboratory measurement, which is a wide band. Two people with genuinely different fitness can produce the same estimate, so it's a tracking tool rather than a ranking one.

Is my watch's VO2 max estimate accurate?

It's estimating from pace and heart rate during your runs, so it's in the same accuracy range as any field method and it drifts if your heart-rate data is poor. It's useful for trend, and the absolute figure carries the same error as everything else here.

How do I improve my VO2 max?

Consistent aerobic volume does most of the work, with a smaller amount of hard interval training on top. Beginners improve fastest; the closer you are to your ceiling, the slower and smaller the gains.

Cooper test or resting heart rate method?

Cooper, if you're willing to run it. It measures something you did rather than inferring from two resting numbers. The heart-rate method is for when a maximal effort isn't appropriate or available.

One test tells you where you are. Three months of the same test tells you something useful.
