  • These are TOTAL water figures: drinking water, every other beverage, and the moisture in food. Food supplies roughly a fifth of it, so what you pour is less than the number shown.
  • The two references differ because EFSA's assumes moderate temperature and moderate activity while the IOM's is the median intake of well-hydrated people in US survey data. They are not averaged here — that would invent a figure neither body published.
  • The 0.5-2.0 L/h band is a commonly reported range for exercise in the literature, not a physiological limit. Measured adult rates fall outside it in both directions — very low in cool conditions, and above 2.5 L/h in some athletes working hard in heat.
  • Measuring beats any range: weigh yourself before and after, add what you drank, and subtract any urine passed. Leaving the urine term out inflates the answer, and leaving the drink term out shrinks it.
  • Thirst is an adequate guide for most people in ordinary conditions. Heat and hard training are the stated exceptions.

What your result means

The headline figure is total daily fluid, not water you must drink from a bottle. Food contributes roughly a fifth of intake for most people, so the amount you actually pour is lower than the number shown.

The split matters more than the total. The baseline scales with body size; the second figure is replacement for what you sweat out, and it is the part that changes day to day. On a rest day in air conditioning, only the baseline applies.

The sodium figure is there because water alone doesn't restore what sweat removes. Replacing heavy sweat losses with plain water and no sodium is what makes over-drinking risky rather than merely unnecessary.

What it assumes

  • Neither reference body expresses adult water intake per kilogram of bodyweight, so this page does not either. The estate previously published 33 ml/kg; it could not be traced to a primary source and it undershoots the IOM figure for men by about a third at 80 kg.
  • The 0.5–2.0 L/hour band is a commonly reported range for exercise, not a physiological boundary. Measured adult rates fall outside it in both directions, and the tool will happily report a measured rate above 2 L/h if that is what you weigh. Treating a population observation as calculator bounds would be the same error as the per-kilogram baseline it replaced.
  • The 1,500 mg sodium baseline is an adequate-intake reference for adults; the per-hour addition approximates sweat sodium losses.
  • Hours means time spent sweating, not total time awake or total time at the gym.
  • No adjustment is made for altitude, illness, pregnancy, or medication that affects fluid balance.

Units and rounding

  • Weight in kilograms, time in hours, result in litres to one decimal.
  • Glasses are counted at 250 ml.
  • A weight of zero returns no result rather than a fluid target.

Worked example

An 80 kg person training for 1 hour in hot, humid conditions.

  1. Daily reference for a man: EFSA 2.5 L … IOM 3.7 L of total water
  2. One hour sweating: 1 × 0.5 = 0.5 L … 1 × 2.0 = 2.0 L
  3. Total: 2.5 + 0.5 = 3.0 L at the low end … 3.7 + 2.0 = 5.7 L at the high end
  4. Sodium adequate intake: 1,500 mg/day, unchanged by the session
  5. Glasses at 250 ml: 3,540 ÷ 250 = 14

About 3.5 L of total fluid across the day, with roughly 2,200 mg of sodium.

Limitations

  • Individual sweat rate varies several-fold between people doing identical work, which is why the session figure is a range and not a number. Weighing yourself before and after a session — and counting what you drank during it — is far more informative than any reference value.
  • More isn't better. Drinking well beyond your losses, particularly without sodium, can dilute blood sodium. Exercise-associated hyponatraemia is rare but serious, and it's caused by over-drinking rather than under-drinking.
  • Thirst and urine colour track your own needs better than any body-weight formula, and they adjust automatically to weather and training.
  • If you have a kidney or heart condition, or you have been given a fluid restriction or a diuretic, that instruction overrides this calculator entirely. Follow your doctor, not a formula.
  • Caffeine has a mild diuretic effect but still contributes fluid; the common claim that coffee dehydrates you on net is overstated.
  • This doesn't estimate what to drink *during* a session, which depends on session length and intensity rather than on body weight alone.

What to do next

  • Measure your own sweat rate once: weigh yourself before and after a session in minimal clothing. Sweat loss in litres = (weight before − weight after) + fluid drunk during the session − any urine passed. Both correction terms matter and both get dropped: leaving out what you drank under-reports, and leaving out urine over-reports, because mass you passed gets counted as sweat.
  • Spread intake through the day rather than front-loading it. Large single volumes are passed rather than retained.
  • Add sodium when a session is long, hot or visibly salty on your skin and clothing. That's when plain water is least sufficient.
  • Use urine colour as the daily check. Pale straw is the signal; consistently dark or completely clear both suggest an adjustment.

Questions, answered.

How much water should I drink a day?

The published adequate intakes for total water are 3.7 litres a day for men and 2.7 for women from the US National Academies, and 2.5 and 2.0 from EFSA. Both include the water in food. An hour of sweating adds somewhere between half a litre and two litres on top, which is a wide range because sweat rates genuinely are.

Does the '8 glasses a day' rule hold up?

It's a rough approximation that ignores body size, activity and climate. Eight 250 ml glasses is two litres, which is low for a large person training in Abu Dhabi heat and more than enough for a small, sedentary person in air conditioning.

Can you drink too much water?

Yes. Drinking substantially more than you lose, especially without replacing sodium, can dilute blood sodium. It's uncommon, but it is a real risk during long endurance events, and it comes from over-drinking rather than from dehydration.

How do I know if I am actually dehydrated?

Urine colour is the practical daily check: pale straw suggests you're keeping up. Losing more than about 2% of body weight across a session is the point at which performance typically starts to drop.

Do I need electrolytes or is water enough?

Water is usually enough for short indoor sessions. Sodium matters when sessions run long, when it is hot, or when your skin and kit are visibly salty afterwards, because sweat removes sodium as well as water.

Does the Abu Dhabi summer change how much I need?

Considerably — heat and humidity raise sweat rate for identical work. The page shows the whole 0.5–2.0 L/hour range rather than picking a hot-weather figure, because where you fall inside it depends on you as much as on the weather. Measuring once tells you more than any climate setting could.

Does tea or coffee count towards the total?

Yes. Caffeinated drinks have a mild diuretic effect but still contribute net fluid. So does food. Fruit, vegetables, soup and yoghurt carry a meaningful share of daily intake.

Hydration is the easiest variable to get right, and the easiest to ignore.
