Cardio that fits between meetings

Pick the format by the minutes you really have. Fifteen to twenty minutes suits short intervals, twenty-five to thirty suits longer intervals or a tempo block, and forty or more suits a steady session. Short sessions count: WHO's 2020 guidelines dropped the old rule that activity had to come in bouts of at least ten minutes, and their ranges set 75 to 150 vigorous minutes against 150 to 300 moderate ones. Keep hard sessions to two a week and let the rest be easy.

Count the week, not the session

A busy week rarely has room for an hour on a treadmill. It often has room for twenty minutes three or four times. WHO's 2020 guidelines say activity of any duration is linked to better health, and they removed the earlier advice that aerobic activity should come in bouts of at least ten minutes. What the guideline counts is the weekly total: 150 to 300 moderate minutes, or 75 to 150 vigorous ones, or a mix of the two.

Because the vigorous range is half the moderate one, a hard minute counts about as much as two moderate minutes. That is why short, harder sessions suit a tight diary, as long as there are not too many of them. The machines you would use are on RPM's cardio page.

Five formats for a short window

Effort is on WHO's 0 to 10 scale of your own capacity, where moderate is about 5 to 6 and vigorous about 7 to 8.

FormatTime it needsHow it runsEffortFits a day when
Short intervals15 to 20 minutesEasy warm-up, then 8 rounds of 30 seconds hard and 90 seconds easy, then an easy finish7 to 8 in the hard roundsYou have a gap before the school run or a late call
Long intervals25 to 30 minutesWarm-up, then 4 rounds of 3 minutes hard and 2 minutes easyAbout 7 in the hard roundsYou can spare half an hour and feel fresh
Tempo block25 to 30 minutesWarm-up, then 15 to 20 minutes held at a steady effort that feels comfortably hard6 to 7You want a hard session without stop-start rounds
Steady session35 to 50 minutesOne even effort from start to finish, with a podcast if it helps5 to 6The day is lighter, or you are tired from earlier sessions

A worked week for a consultant on client sites

Take a consultant who spends most days at client offices. She can count on a short gap on Monday evening, half an hour on Wednesday morning, a quarter of an hour at lunch on Thursday and two longer slots at the weekend.

DayWindowFormatModerate-equivalent minutes
Monday20 minutes after workShort intervals: 4 hard minutes in all, plus 16 easier ones4 × 2 + 16 = 24
Wednesday30 minutes before the officeIncline walk, kept gentle enough to stay presentable30
Thursday15 minutes at lunchEasy bike ride to break up the day15
Saturday45 minutesSteady session on the cross-trainer45
Sunday30 minutesLong intervals: 12 hard minutes, plus 18 easier ones12 × 2 + 18 = 42

The total is 156, inside WHO's range. The hard minutes on Monday and Sunday count double, which is how a week made mostly of short sessions passes 150. If you have a heart or blood-pressure condition, are pregnant or take regular medication, ask your doctor before adding hard intervals.

Two hard sessions, the rest easy

Short and hard is efficient, but not every day. Many people who squeeze intervals in four or five times a week start to feel it in their sleep, their legs and their mood. A pattern that holds up through a long work season:

  • No more than two hard sessions a week, with at least a day between them.
  • Keep the hard session off the day after a late night at work or a long flight.
  • If you also lift, keep intervals away from your heaviest leg day. Strength and conditioning in short sessions shows how the two can share a week.
  • When a deadline week arrives, drop the intervals first and keep one short steady session. It protects the habit without adding fatigue.
  • Take a run of flat, heavy-legged sessions as a sign that you need an easy week.

Where the minutes leak

In a short window the session itself is rarely the problem. The minutes disappear elsewhere.

  • Changing: travel in clothes you can train in where your workplace allows it, or keep a gym bag in the car.
  • Choosing: decide the format before you leave the office. A note on your phone such as 'Monday: 8 × 30 seconds, bike' ends the dithering.
  • Waiting: pick a format that works on more than one machine, so a taken treadmill does not cost you the session.
  • Warming up: make it the first minutes on the machine you will use, not a separate routine.
  • Getting ready: a hard session just before a meeting leaves you flushed, so save intervals for the evening and keep morning sessions steady. For the morning routine, see training before work with a grooming hub.

Short cardio sessions at RPM

RPM is one club on Level 4 of AD HUB Sports Complex in Al Manhal. Free on-site parking at AD HUB and a lift up to the club keep the trip in and out short, and keypad lockers in the changing area mean no wait for a key. The training-floor photos show treadmills, cross-trainers and an upright bike, and spin bikes sit in the functional area. The women-only Ladies section has its own cardio equipment.

Ask whether a rower is available if your plan uses one, and when spin classes take the bikes. The club opens early in the morning and stays open into the late evening, with shorter hours on Friday:

DaysOpening hours
Saturday to Thursday06:00–23:00
Friday09:00–22:00

Hours can change, for example during Ramadan. Confirm with the team before a late or early visit.

If you would like the intervals written for you, the Engine tier adds coached programming. Which tier covers which sections is confirmed on enquiry. A free guided tour at your usual hour shows how busy the cardio row is when you would be using it.

// Frequently Asked

Questions, answered.

Is a 15-minute cardio session worth doing?

Yes, if the alternative is nothing. WHO's 2020 guidelines say doing some activity is better than none and that short bouts count. A 15-minute session is also easier to protect when the day goes wrong.

Can I do intervals every day if they are short?

Most people recover better with no more than two hard sessions a week. Fill the other days with steady or easy sessions.

Treadmill or bike for intervals?

A bike is quicker to start and stop, and many people find it kinder to the knees. A treadmill takes a few seconds to speed up and slow down, so make the hard rounds on it a little longer.

What do I do in a week with no gym at all?

Walk. Brisk walking counts, and a few short walks during a travel week keep the habit going until you are back.

How do I avoid arriving at a meeting red-faced?

Keep the session steady rather than hard, finish with five easy minutes, and leave time to cool down before you dress.
