Strength and conditioning in two or three short sessions

If your week allows only two or three sessions of around 40 minutes, build each one as a strength block followed by a short conditioning block. Keep both in one area of the gym so no minutes go on walking between stations. Rotate the emphasis through the week, pairing lower-body strength with sled work on one day and upper-body strength with intervals on another. Over 12 weeks, add load first and conditioning density second.

What a compact S&C session has to cover

Strength and conditioning means two qualities trained side by side. Strength is how much force you can produce. Conditioning is how well you repeat hard efforts and recover between them. A busy week rarely has room for separate strength and cardio days, so a compact programme puts a slice of each into every session. Functional kit suits the job, because a sled or a kettlebell trains both at once. RPM's own kit is set out on its functional training page.

WHO's 2020 guidelines set the floor for the strength half: muscle-strengthening activity that works all the major muscle groups on two or more days a week. For the conditioning half, WHO accepts 75 to 150 minutes of vigorous activity in place of 150 to 300 minutes of moderate activity, so short, hard intervals count towards the aerobic side as well.

The 40-minute session shape

  1. Primer, about 5 minutes: easy pedalling on a bike, then a few light kettlebell swings and goblet squats.
  2. Strength block, about 20 minutes: two exercises done as a pair, alternating sets with a short rest between them.
  3. Conditioning block, 8 to 10 minutes: one interval format on the sled, a bike or the ropes.
  4. Cool-down, about 3 minutes: walk the turf lane, then log your loads and rounds.

Keep the whole session in or beside the functional area where you can. A kettlebell, a pair of dumbbells, the sled and a bike within a few steps of each other cover all four parts, and nothing depends on a rack that may be taken.

Three sessions across the week

Each session pairs one strength emphasis with one conditioning tool. The last column shows how to fold three sessions into two.

B: upper body and intervalsDumbbell bench press with a pulldown or cable rowBike intervals alternating hard and easy, or battle-rope roundsMove the press into A and the intervals into C
C: full body and carriesKettlebell deadlift with a standing dumbbell pressFarmer's carries down the lane, alternating with slam-ball throwsKeep C every week

Leave a day between sessions where you can: Saturday, Monday and Wednesday, for example, or Sunday and Wednesday in a two-session week.

Twelve weeks: load first, density second

  • Weeks 1 to 4, base. Learn the pairs at moderate loads and keep conditioning rounds easy enough to finish every one. Record a baseline, such as the sled lengths you complete in the block.
  • Weeks 5 to 8, load. Add weight to the strength pair whenever every set feels controlled, and leave the conditioning block unchanged.
  • Weeks 9 to 11, density. Hold the loads, then shorten the rests in the conditioning block or add a round.
  • Week 12, check. Train lighter for most of the week, then repeat the week 1 baseline and compare.

Changing one thing at a time shows you what worked, and it matches WHO's advice to build activity up gradually.

When work takes over the diary

  • A two-session week: run A and C, with the press from B added to A. That still meets WHO's two-day minimum for muscle-strengthening.
  • Twenty minutes only: skip the bike, do the strength pair for three rounds and finish with five minutes of conditioning.
  • A work trip: kettlebell or dumbbell versions of the pairs work in most gyms you will find away from home, and squats, push-ups and lunges fill the gap if there is no gym at all.
  • Ramadan: many people train after iftar during the month. Drop the conditioning block or keep it easy while fasting, and speak to a doctor first if you have a health condition.
  • Summer: indoor sessions keep the plan intact from May to September. Drink water before you leave the office, not only once you arrive.

To plan a minimum week and a good week around deadlines and trips, read the routine for long working weeks.

Running the programme at RPM

RPM is a single club on Level 4 of AD HUB Sports Complex in Al Manhal, with free on-site parking at AD HUB and a lift up to the floor. Its functional area, in the Mixed section, has a turf lane with a sled, kettlebells, dumbbells, battle ropes, medicine and slam balls and step boxes, and spin bikes are on the floor as well.

  • Coaching: the Engine tier adds coached programming. On the roster, Taha Ragab covers general fitness in the Mixed section, and Asma Jamousi Zadeh is listed for HYROX-style training in the Ladies section.
  • Women: the Ladies section has strength and cardio equipment of its own. The turf lane and sled sit in the Mixed section, so check which sections your tier covers.
  • Back to work: the grooming hub has a vanity area with hairdryers and products. Ask about showers, and whether towels are provided, before you plan a lunchtime session.

Early-morning and late-evening opening, with shorter Friday hours, leaves a slot on either side of office hours. These are the current times.

// Frequently Asked

Questions, answered.

Can I split strength and conditioning into separate days instead?

Yes, if you have four or more slots a week. With only two or three, combining them in each session keeps both qualities moving.

Is 40 minutes really enough?

Used well, it can cover WHO's muscle-strengthening advice and add some vigorous work. If half an hour is all you have, the 30-minute template is built for exactly that slot.

Should I train before or after work?

Whichever slot you protect most reliably. Early sessions are often harder for meetings to swallow, while some people feel stiff first thing and move better in the evening. Try each for two weeks.

What if I have a health condition?

Ask your doctor before starting interval work, and tell your coach what they said. Conditioning blocks can stay at a moderate effort for as long as you need.
