What a hotel gym usually has, and what that changes
Most hotel gyms have a rack of dumbbells that stops at a modest weight, a bench or two, a few treadmills or bikes and, now and then, a single cable station. A squat rack or a barbell is rare. That is enough to train every muscle, but not the way you would at home: the heaviest pair may be lighter than what you normally use for your legs.
So this plan changes how hard each rep is rather than how heavy the weight is. It uses slower reps, higher rep ranges, single-leg exercises, short rests and pairs of exercises done back to back, so a light dumbbell still feels hard by the end of a set. Two of these sessions a week already meet the World Health Organization's advice to strengthen muscles on two or more days a week. It is one of the situation plans in the workout plans library, for beginners and for people who already train.
Five ways to make light dumbbells hard enough
Use them in this order. Each one makes the same weight harder without needing a heavier dumbbell.
| Method | How to do it | Where it helps most |
|---|---|---|
| Slow lowering | Take three seconds to lower, pause for one, then lift at normal speed | Squats, presses and Romanian deadlifts |
| One side at a time | Train each leg or arm alone, so one dumbbell carries more of your weight | Split squats, rows and glute bridges |
| Higher reps | Use ranges up to 15 or 20, still stopping with one or two reps left | Any exercise where the rack runs out early |
| Short rests | Rest 45 to 60 seconds instead of two minutes | The second half of each session |
| Pairs | Do two exercises for different muscles back to back, then rest | A push with a pull, or legs with the trunk |
If a set of 20 still feels easy with the heaviest pair, add the next method on the list instead of adding more sets.
Session A: full body with a slow tempo
Squat, press, row and hinge, all with a three-second lowering. The bench press and the row go together: one set of each, then rest.
| Exercise | Sets | Reps | Rest | Notes |
|---|---|---|---|---|
| Goblet squat | 3 | 12–15 | 60 sec | Three seconds down |
| Dumbbell bench press | 3 | 10–15 | — | Pair with the row |
| Dumbbell row | 3 | 10–12 each arm | 60 sec | Rest after the pair |
| Romanian deadlift | 3 | 10–12 | 60 sec | Dumbbells; pause just below the knee |
| Lateral raise | 2 | 15–20 | 45 sec | |
| Dead bug | 2 | 8 each side | 30 sec | |
| Treadmill, brisk incline walk | 1 | 10 min | — |
About 35 to 40 minutes. If the treadmills are taken, finish with three rounds of eight burpees instead.
Session B: single-leg work and supersets
One leg at a time for the lower body, so a light dumbbell becomes a real load, then an arm pair and a trunk exercise to finish.
| Exercise | Sets | Reps | Rest | Notes |
|---|---|---|---|---|
| Bulgarian split squat | 3 | 8–12 each leg | 60 sec | Rear foot on the bench |
| Shoulder press | 3 | 10–12 | 60 sec | Seated on the bench |
| Glute bridge | 3 | 15–20 | 45 sec | Dumbbell across the hips; one leg if two is easy |
| Hammer curl | 2 | 12–15 | — | Pair with the next exercise |
| Overhead tricep extension | 2 | 12–15 | 45 sec | One dumbbell, both hands |
| Plank | 2 | 30–45 sec | 30 sec | |
| Bike intervals: 30 sec hard, 90 sec easy | 1 | 6 rounds | — |
With no bench, put your rear foot on a low step or do reverse lunges, and press standing. Stop any exercise that causes sharp pain and have it checked by a doctor or physiotherapist.
Session C: a short circuit for a tired day
For a jet-lagged morning or a day with little time: four exercises in a row with no rest between them, then a minute's rest, and repeat. Stop after three rounds if you feel flat; go to five if you feel good.
| Exercise | Sets | Reps | Rest | Notes |
|---|---|---|---|---|
| Burpee | 3–5 rounds | 8 | — | Step back instead of jumping if you prefer |
| Romanian deadlift | 3–5 rounds | 12 | — | |
| Shoulder press | 3–5 rounds | 10 | — | Standing |
| Dead bug | 3–5 rounds | 8 each side | 60 sec | Rest after each round |
Around 20 to 25 minutes. It keeps the habit going on a day when a full session would feel like a chore.
A dumbbell-only week
Dumbbell only workout plan
These three sessions are a complete dumbbell-only plan, at home or in any gym: Session A on day 1, Session B on day 3, Session C or a walk on day 5, and Session A again on day 6 if you want a fourth. Swap the treadmill and bike blocks for brisk walks outdoors or rounds of burpees. When your heaviest pair stops feeling hard at 20 reps, it is time for heavier weights and a full plan such as the 3-day gym workout plan.
| Length of trip | Sessions |
|---|---|
| Two nights | Session C once, or simply walk |
| Three or four nights | Session A, then Session B |
| Five to seven nights | A, B, then A or C, with a rest day between each |
| Dumbbells at home | A, B and C on three days each week |
Arrival day counts as a rest day. Keep the first session for the morning after you have slept.
Dumbbell-only workout with no bench
Press lying on a mat instead of a bench, row with one hand braced on the dumbbell rack, put your rear foot on a low step for split squats, and do shoulder presses standing. Everything else in the three sessions needs no bench at all.
Hotel gym workout for women and for men
The sessions are the same for anyone. Choose dumbbells by how the last reps of a set feel, not by what anyone else lifts.
When a full gym is worth the trip
A hotel gym covers a short trip well. If your stay runs to a week or more, or your programme has heavy lifting days you do not want to lose, a full gym with racks, barbells and heavier dumbbells may be worth the journey. The guide to whether leaving the hotel to train pays off works it out by length of stay, and a training plan for your week in Abu Dhabi lays out seven days built around a full gym.
Using RPM when you need a full gym
RPM is a standalone gym in Al Manhal, not a hotel facility, so any visit is arranged directly with its team. Visitors can ask about a day pass or a weekly pass; confirm availability and conditions for your dates before you plan around either. RPM's floor photos show squat racks with barbells, a dumbbell rack, cable towers and a plate-loaded leg press, so heavier versions of these sessions are possible there. Book a free guided tour to see the floor first.

Questions, answered.
What is a good hotel gym workout for beginners?
Session A as written, with two sets of each exercise instead of three and the slow lowering on every rep. It covers the whole body in about half an hour, and the light dumbbells most hotel gyms have are plenty for a beginner.
Can you build muscle with dumbbells only?
Yes, as long as the sets are hard. With light dumbbells that means higher reps, slow lowering and single-leg work. Once the heaviest pair is easy for 20 reps, you need heavier weights to keep progressing.
How long should a hotel gym workout be?
Thirty to forty-five minutes is enough. Pairs and short rests keep it there, and Session C takes about 20 minutes on days when that is all you have. For more short formats, see the short gym workouts.
What should I pack for training on a trip?
Training shoes, a change of kit for each session and a light resistance band, which adds tension to bridges, rows and lateral raises when the dumbbells run out. Most hotel gyms have mats, so there is rarely a need to pack one.
Should I train on the day I arrive?
Only lightly. A walk or Session C helps after a long flight; save Session A for the next day, once you have slept.
