Who an arm day is for, and who can skip it
In your first months, rows, pulldowns and presses do much of what your arms need. In a 2013 study by Gentil and colleagues, 29 untrained young men did the lat pulldown and bench press for 10 weeks, one of two groups also adding curls and triceps extensions; elbow-flexor thickness rose 6.5% without the arm work and 7.04% with it, with no difference between groups. Head to head, though, a curl does more for the biceps than a row: in a 2021 study by Mannarino and colleagues, 10 untrained men trained one arm with dumbbell rows and the other with curls for 8 weeks, and elbow-flexor thickness grew 11.06% in the curling arm against 5.16% in the rowing arm. Both studies were small and short.
So a beginner on a full-body plan can skip a separate arm day: a curl and a pushdown after the upper-body lifts cover it. A day of its own makes sense later:
- On a chest and back rotation, where the arms have no other home, as the chest and back workout lays out.
- On a five-day body-part split: chest, back, legs, shoulders and arms.
- For intermediate lifters whose arms have fallen behind after a year or so of steady training.
If you already train back and biceps and chest and triceps twice a week each, the short version is plenty. If your elbows ache from your current training, see a doctor or physiotherapist before adding arm work.
Count the arm work your week already gives
Every row and pulldown bends the elbow under load, so the biceps work on every rep; every press straightens it, so the triceps do. A common rule of thumb counts a hard set of rows or presses as about half a set for the arms, and a curl or extension as a whole one; the hypertrophy volume calculator does the sum.
| Your other days | Arm work they already give | The arm day |
|---|---|---|
| Full body, or upper and lower | Presses and pulls, often with a curl and a pushdown | Not needed: add a set to the arm work you do |
| Chest and triceps, back and biceps | Hard indirect work plus direct sets for each muscle | Usually not needed; if your arms lag, the 30-minute version on a fifth day |
| Chest and back, then legs | Indirect work only | The full session, or the shoulders and arms version |
| A five-day body-part split | Indirect work on the chest, back and shoulder days | The full session, with arm exercises left off the other days |
The biceps and triceps guides suggest about four to eight direct sets a week per muscle to start; the gym version below gives eight each, so it is the week's main arm work, not an extra.
Where it fits a split
Leave at least a day between the arm day and a chest or back session, and avoid heavy pressing or pulling the day after it. Tired triceps weaken the bench press and tired biceps and grip cut rows short, which is also why the chest and triceps workout saves its arm work for after the presses. Legs or rest are the easiest neighbours.
A five-day body-part split that follows those rules runs chest, back, legs, arms, rest, shoulders, rest. The 5-day gym workout plan compares other five-day layouts, and every session and plan is in the workout plans library.
The arm day: EZ bar, cables and dumbbells
Do the heavy press first, on its own, then run the rest as pairs: a biceps set, about a minute's rest, the triceps set beside it, and back. Warm up with two light sets of the press and one light curl set.
| Exercise | Sets | Reps | Rest | Notes |
|---|---|---|---|---|
| Close grip bench press | 3 | 6–8 | 2 min | On its own, before the pairs; hands just inside shoulder width |
| Bicep curl | 3 | 8–10 | 60 sec | Pair 1. EZ bar, standing, elbows still |
| Overhead tricep extension | 3 | 10–12 | 60 sec | Pair 1. Rope on a low cable, upper arms beside your head |
| Preacher curl | 2 | 10–12 | 60 sec | Pair 2. If no preacher bench is available: use a concentration curl, elbow braced on your inner thigh. |
| Tricep pushdown | 2 | 12–15 | 60 sec | Pair 2. Straight bar or rope |
| Hammer curl | 3 | 10–12 | 45 sec | Last, on its own; brings in the forearms |
Eight sets each for the biceps and triceps; pairs that share one cable tower or EZ bar save holding two stations. If an elbow aches on the press or the extensions, stop that exercise and have it checked by a doctor or physiotherapist.
Pairs, order and the stretched position
Pairing biceps with triceps is common practice: they work opposite sides of the elbow, so one rests while the other works. The close-grip press stays outside the pairs and comes first, in line with the American College of Sports Medicine (ACSM) position stand's advice to put multiple-joint exercises before single-joint ones. Short of time? Run each pair back to back and rest about 90 seconds after the second exercise.
Keep one triceps exercise with the arm overhead. In a 2023 study by Maeo and colleagues, 21 adults trained cable elbow extensions twice a week for 12 weeks, one arm overhead and the other at the side, as in a pushdown; whole-triceps volume grew 19.9% in the overhead arm against 13.9%, even though it lifted lighter loads. For the biceps, the session mixes a palms-up curl, a braced curl and a neutral-grip hammer curl, and hammer curl vs bicep curl explains what the grip changes.
Shoulders and arms version
For the third day of a chest and back rotation. The press already works the triceps hard, so there is one triceps exercise and two curls.
| Exercise | Sets | Reps | Rest | Notes |
|---|---|---|---|---|
| Shoulder press | 3 | 8–10 | 2 min | Dumbbells, standing |
| Lateral raise | 3 | 12–15 | 60 sec | Light pair, lifted to shoulder height |
| Face pull | 2 | 15–20 | 60 sec | Rope, thumbs pointing back at the finish |
| Bicep curl | 3 | 8–12 | 60 sec | Pair. EZ bar or dumbbells |
| Overhead tricep extension | 3 | 10–12 | 60 sec | Pair. Rope, or one dumbbell in both hands |
| Hammer curl | 2 | 10–12 | 45 sec | Dumbbells |
Eight sets for the shoulders and eight for the arms. If your chest and back day already ends with a curl and a pushdown, drop the hammer curl here, so the arms are not trained hard twice in a few days. More shoulder movements are in the shoulder exercises hub.
The 30-minute version
For a short visit, a second weekly arm session or a newer lifter: two supersets, with about 90 seconds of rest after each round.
| Exercise | Sets | Reps | Rest | Notes |
|---|---|---|---|---|
| Bicep curl | 3 | 10–12 | None | Superset 1. Cable, low pulley |
| Tricep pushdown | 3 | 10–12 | 90 sec | Superset 1. Same tower, high pulley |
| Hammer curl | 2 | 12–15 | None | Superset 2. Dumbbells |
| Overhead tricep extension | 2 | 12–15 | 90 sec | Superset 2. One dumbbell, seated on a flat bench |
Ten working sets in about 25 minutes. When every set reaches the top of its range, add a round of superset 2 before you add weight.
Sets, reps and adding weight
These sets and reps are estimates from common practice, not prescriptions. In a meta-analysis by Schoenfeld and colleagues, more weekly sets per muscle tended to bring more growth, so take eight sets per muscle as a starting point and add a set only while you recover and keep progressing.
| What changes | Newer lifter | Intermediate |
|---|---|---|
| Arm sessions a week | None on their own, or the 30-minute version | One full arm day, or two shorter sessions at least two days apart |
| Reps | 10–15 on every exercise | 6–8 on the press, 8–15 on the rest |
| Effort | Three reps left in every set | One or two reps left |
The ACSM position stand describes raising the load by 2–10% once you can do one or two reps more than your target.
Fixed EZ bars and dumbbells go up in big steps for a small muscle, so add reps first until every set reaches the top of its range, then take the next weight. The cable stacks move in smaller steps, which makes the pushdown and rope work the easiest places to add load. Write each set down, or the arm day becomes the same session every week.
Mistakes that waste an arm day
| Mistake | What it costs | Fix |
|---|---|---|
| Swinging the curls | The hips lift the weight instead of the biceps | A lighter weight, elbows still |
| Elbows drifting forward on pushdowns | The shoulders and chest take over | Upper arms pinned to your sides |
| Half reps | The stretched part of the rep is skipped | Arms straight at the bottom of every curl, fully bent at the start of every extension |
| Arms the day before chest or back | A weaker bench press or shorter rows | A day or two in between |
| Pushing through elbow pain | An ache can become weeks off | Stop the exercise and have it checked by a doctor or physiotherapist |
Arm day for women, and with dumbbells only
Arm day workout for women
The same session, with starting loads set by how the last reps feel. Triceps work builds muscle at the back of the arm, while fat comes off the whole body rather than one spot. The gym workout plan for women fits arm work into a three-day week.
Arm day with dumbbells only
Use a close-grip dumbbell press for the barbell press, a kickback for the pushdown and a one-dumbbell overhead extension for the rope. A flat bench adds the dumbbell skull crusher and the concentration curl.
This arm day at RPM
With the swap named in the first table, all three versions run on kit that RPM's floor photos show: a dumbbell rack, a rack of fixed barbells that includes EZ bars, flat benches, squat racks with barbells and the multi-station cable towers. A preacher bench, a dip station and an adjustable bench do not appear in those photos, so ask on a free guided tour what is on the floor and which stations the women-only Ladies section currently holds. A coach in a personal training session can check your curls and extensions.

Questions, answered.
Is an arm day necessary?
No. Rows, pulldowns and presses train the arms on every rep, and a curl and a pushdown after them cover most people for months. It helps when your split leaves the arms without a home, or when they lag after a year or so of training.
What day should I train arms?
Away from chest and back: at least a day after either, with no hard pressing or pulling the next day. A legs day or a rest day on either side fits most easily.
Can I train arms twice a week?
Yes, as two shorter sessions at least two days apart, such as the 30-minute version twice, and count the arm work on your other days in the weekly total.
Should I train biceps or triceps first?
After the close-grip press, alternate them in pairs so neither always goes last. If one lags, open the pairs with its exercise for a few weeks.
